A 12-week beginner plan that does not require a gym

Most plans fail because they start at week twelve's intensity on day one. This one starts embarrassingly easy on purpose, and adds one thing at a time.
Weeks 1–4 — build the habit, change almost nothing
Log every meal
No restriction yet. Just scan. Awareness alone typically cuts 10% of intake.
Walk 7,000 steps
Split it: 15 minutes after lunch and after dinner covers most of it.
Two strength sessions
Body weight only: squats, push-ups (knees are fine), rows with a bag, planks. 3 × 8–12.
Drink water first
One glass before each meal, and swap one sweet drink a day for water.
Success in this phase is measured in logged days, not kilograms. Aim for 25 of 28 days logged.
Weeks 5–8 — add the deficit
Now that you know your real intake, subtract 15–20% from it. Keep protein at 1.6 g per kg and let carbs and fat absorb the cut. Do not touch training volume in the same week you cut calories — change one variable at a time.
Three strength sessions
Same movements, more reps or slower tempo.
One interval session
6–8 × 1 minute hard / 2 minutes easy, on foot or a bike.
8,000–10,000 steps
Movement outside training is where most of the extra burn lives.
Weigh-in weekly
Compare the 7-day average. Target 0.3–0.6 kg a week.
Weeks 9–12 — progress and protect
Add weight or reps to every lift roughly every two weeks. If weight loss stalls for three consecutive weekly averages, take 100–150 kcal off, or add 1,000 steps a day — not both.
Sleep becomes the limiting factor here. Under seven hours, hunger hormones shift and adherence collapses; treat bedtime as part of the plan.
Checkpoints that matter more than the scale
Waist measurement
Take it monthly at the navel. It tracks visceral fat better than weight.
Photos
Same light, same spot, monthly. Change is invisible day to day.
Performance
More reps or a faster 2 km means you are keeping muscle.

What to do after week 12
Spend two to four weeks eating at maintenance. Keep training, keep logging, let the diet breathe. Then decide: another cut, or a phase of eating slightly above maintenance to build. Cycling between these beats an endless diet in every long-term study we have.
